For 8 minutes straight, every 30 seconds sprint 100 meters (1,600 M total). Basically, you have 30 seconds to sprint 100 meters, recover and 3, 2, 1…GO again. So, if it takes you 18 seconds to travel that distance, you have 12 seconds recovery time.
Rest 4 minutes.
Then 4 minutes of 30s/100m (800 M)
Rest 2 minutes.
Then 2 minutes of 30s/100m (400 M)
